Ghosts.

I park up. The rain and cloud are closing in.

I've already stopped at the petrol station I always used to go after a run and got a take away tea and driven up here. There are two other cars in the car park and then one.

A version of me is still out there running on The Downs. A younger version.

There is the first version, when I first seriously tried to run a distance 9 years ago with my father, a rucksack on my back, I think it was 30 or 35k. I got lost, and it hurt, I finished it, and had that classic feeling of my legs seizing up driving back, and the next day it hurt even more.

Now I can run these trails from sense memory. I know the markers for 10k and 12k and 20k, I know the ground. The topography is etched on me.

I think of all those other versions of me still out there running, those versions would not be able to picture the older, greyer, version of me sitting here now thinking back. The younger version of me doesn't know this moment, here and now, is coming. He doesn't know how far he will run, or that he will go to terrain that scares him and run across it for days. He doesn't know about the mountains, and the trails and breaking down crying from exhaustion in tents, he doesn't know the exact moment this journey will end. He doesn't know how strong he will get and how weak he will become.

There are versions running in hail and rain. Another version is running in the early morning mist as the sun breaks through and horses run across a field, and that version smiles at how perfect the moment is. There are versions running in heat, and wind and night. There is a version trying to run the big 50 in training, with his partner waiting in the car park. There are versions running alone and seeing no one, shouting at the top of their voice and there is no one to hear. There are versions running on summer days, with the car parks full, and daytrippers and mountain bikers on the trail.

Echoes of long lost conversations. There are versions of me in the car park talking to my brother and father about GPS watches, and energy gels, and Tarahumura indians, and before ultrarunning became a thing.

I ran to break myself. And one day I broke. Broken, frozen, soaked to the bone, sitting in the car, with my heart beat banging in my ears.

Under repair.


I can't run those distances anymore. I'm afraid of those distances now.
Afraid of early mornings, sleep deprivation and creatine kinase. But maybe that version will pass into history too.

There is a future version of me that will come here with my son. We might fly a kite, like the child version of me that came here years before and remembered seeing that. My son wont know this version of me, he wont know that version of me out there running on the trail. But that ghost is out there always running.

Maybe ghosts are versions of ourselves we cross paths with sometimes, trying to teach us a lesson from the past or future.

There are earlier versions of me out there everywhere running. One is running a 5 mile fun run as a kid. Another is running from the old house to the farm, the classic out and back, he's not even a teenager yet. There's another in one of those northern towns running through an endless winter in a park next to a university, running just to run, no idea of time or distance. There's another running up that hill to the apartment in the heat to prove he's still got it and he's not even 30 yet.

There are earlier versions of you out there too, they live in memory, they are captured in landscape. There are versions of the people you meet now, you will never know them.

'What did you do up there... read a book?'
No, I didn't. I started to write one.

I thought about that version of me that will always be on that trail, the one who stepped on this trail 9 years ago.

I start the car. The windscreen wipers grind. I head back towards the towns.

Hill Sprints. Do Them!

In short: find a hill, run as hard as you can up it, rest, repeat a few times then run home. Feel better, look better.
Hills sprints are a great addition to your training.
They are not just for runners who want to improve their speed in shorter distances like 5k. But for anyone who wants to improve power and strength.
And for leg development (quads and glutes my friends). Have you ever seen a sprinter with poor legs!
They are also great for improving conditioning. I would also use them at the start of a phase for a long distance athlete (10k, marathon, and ultra distances).
If you don’t have access to a prowler or sled, hill sprints are the 'go to' for field athletes that need power and strength.
Of course, I didn’t invent hill sprints. I first became aware of them from running coach Brad Hudson, and by his own admission he took his approach from coach Renato Canova, who in turn took them from sprint coach Bud James.
According to Hudson (2008), hill sprints will
  • Strengthen running muscles
  • Make the runner less injury prone
  • Increase power and efficiency of stride
  • Take little time
  • are fun to do!
But they also have benefits for the non runner.
Power!
Power is about recruiting more fast twitch muscle fibres. It is about building fast strength, not grinding strength. It is what makes athletes explosive.
A maximal hill sprint is about maximal muscle fibre recruitment in one of the safest and least technically demanding ways.
Traditional training for this would include the Olympic lifts, plyometrics (jumps, bounding) and medicine ball throws.
However, many of these methods are technically demanding. To get the most out of Olympic lifts, you need someone to coach you to make sure you are competent. And you need access to the equipment. Plyometrics are also technically demanding and there is a large amount of force going through joints and tendons when you land.
Hill sprints require no equipment. As you are running on a steep hill you are not absorbing force in the same way as when you jump off a box.
Power is the missing element in many peoples training. They may lift weights and work on strength in lifts such as the deadlift and squat. They may do hypertrophy training. They may do steady state endurance training. They may even do some conditioning – but this is not power.
As you get older power gets more important to train. And of course, for athleticism you need some power training.
Hill sprints are part of the training puzzle.
Hill repetitions help build the ‘fitness bridge’between strength and speed.” (Hudson, p.81)
Of course, there is no reason why your training can't consist of Olympic lifts, plyometrics and hill sprints.
Why not flat sprints?
Many years ago a myself and a colleague ran a boot camp. As part of it we incorporated some track sprints. We had screened all the participants before hand to make sure they were injury free, did a long warm up and some build up sprints. Then we got them to sprint a bit harder, and 8 out of 10 of them suddenly grasped the middle of their quad.
What had happened? It was a rectus femoris strain. As their psoas muscle wasn’t used to having to flex the hip, suddenly the rectus femori was trying to flex the hip and straighten the knee fast, while putting in a near maximal effort. The muscle was pulled in 2 different directions and the middle of the muscle couldn’t cope and got strained.
As strength coach Mike Boyle says in is his book Functional Training for Sports
The athlete will use the rectus femoris to create hip flexion. This can result in the mysterious quad pull seen in sprinters or on forty-yard dash day in football.”
(A similar thing can also happen in the hamstrings, where the hamstring tries to bend the knee and extend the hip as the glutes aren’t doing their job, this can also result in pain at the front of the hip, that the person attempts to correct by stretching, when in fact it is not tight. Thanks to physio Shirley Sahrmann for that!).
Flat sprinting is more technical than hill sprints. Hill sprints actually make your technique better, it is making you drive into the hill with the front part of the foot and use the posterior chain, it is making you lean, there is less shock absorption going on. There is less impact.
Plus on tracks, everyone feels the need to sprint 100 or 200m. And if you are putting in maximal effort, this is actually a very long way! Usain Bolt may make it look easy, but not until you’ve tried it do you realise it is hard to keep form, technique and effort over those distance.
It is much better to think of the shorter sprints of American sports like the NFL, where the 40 yard dash (36 metres) is the staple. A much shorter distance and time under tension.
Or if you are doing hill sprints, think about no more than 8 seconds to begin with.
Why not use the treadmill?
On the one hand you can control the exact gradient and speed on the treadmill.
However, I don’t find treadmills very good for very short maximal sprints of 8-10 seconds.
It takes too long to increase the speed up to where you want it. Or for extra danger, you can try jumping onto it after you have built it up to the speed you want to go. The first method makes the sprint too long and you are not going at max effort at the start. With the second method, all the benefits of driving hard to overcome inertia are loss, so some the muscle adaption is lost.
I would only use the treadmill for sprints of 30secs or longer interval work.
How/Format?
First of all build up!
If you are a beginner they will put a massive amount of load and stress on your joints and muscles. And as a beginner you may not be able to sprint at all, but can do some faster efforts.
Yes, in the long term they should help prevent injury and improve muscle recruitment, but you have to gradually progress.
Hudson recommends starting on a hill with a 6-8% gradient, and then going to a hill with a 10% gradient. In practice, you probably just have to find the steepest hill you can near you.
My preferred format is:
  • jog, easy run to the hill you are going to use. About 7-12mins for me depending on the hill I’m running to.
  • A couple of easy build up ‘sprints’, really more like striding out (pushing slightly above your coomfortable pace), for about 8-10 seconds. If you’re are a beginner, this might be all you do.
  • Use the arms, lean in to the hill, visualise the glutes firing as you drive into the hill. Relax the face and shoulders.
  • Walk back down to start, nice and easy between each effort. Or if it is a really long hill, I gradually make my way to the top, resting by walking across the hill between each rep.
  • Then increase the effort, now near maximal for 2 x 8-10secs.
  • Err on the side of caution, less time is better, 6-8 seconds might be enough.
  • Then jog/ run home.
  • Total session time is 20-30mins.
I would then increase the number of sprints by 1 or 2 a week.
Most runners will achieve as much strength and power improvement as they can get by doing 10-12 hill sprints of 10-12 seconds each, twice a week.” (Hudson, p82)
Personally I think for the general athlete, once a week is enough. And 5 or 6 sprints might also be enough. Of course, it depends on how much time you have. Its also about listening to your body, if I start to lose speed and intensity on the sprints I stop, its no longer a maximal effort session.
You can also use markers us the hill such as trees, and sprint between them, gradually making your way up the hill, again making sure these are very short sprints. A kind of short burst hill sprint fartlek.
You could also be doing once every 2 weeks as part of a general training plan.
Even for an ultra runner I would still sprinkle them through a training cycle to stop them adopting the classic one speed, one gear, ‘ultrashuffle’, and problems of over use of the same muscles.
For a runner, you might then start to use longer hill repeats, 30-60seconds. Or if training for very long distances, I used hill repeats that were 1k or 1 mile long. (Of course, these are no where near maximal effort, and are about endurance and technical efficiency for mountain/trail running).
But I think these benefits go beyond runners. For the general athlete, and general population they are great for building strength, power, developing the legs and I believe do help with injury prevention. (and of course help you lose weight and tone up, joke).
But mostly you do them to go maximal, at the end you are stooped over with your heart beating hard and unable to catch your breath, your are in the moment, there isn't anything else to think about.

The Wu Wei of Ultrarunning. Beyond Flow.

Definitions

Wu Wei: (pronounced ooo way), from Chinese Philosophy. Literally means non action. But does not mean not acting. Non self conscious yet perfectly responsive to the situation (Van Norden, 2011). More like effortless action. You lose the sense of yourself exerting effort (Slingerland, 2014).

Flow: What athletes would call being in the zone. "Flow states tend to occur when a persons skills are fully involved in overcoming a challenge that is just about manageable. A typical day is full of anxiety and boredom. Flow experiences provide the flashes of intense living against this dull background." (Csikszentmihalyi 1997;29-31)

Mindfulness: "Paying attention on purpose, in the present moment, and non-judgementally, to the unfolding of experience moment to moment." John Kabat-Zinn


4am
It's dark and even in August there is a chill in the air, because we are above 10,00ft. Head torches flash around. We start running, telling your mind to calm and your body to relax, your body doesn't want to be doing this at 4am, it knows there are 100 miles to go. A rhythm develops, you trip over a tree root, land on your knee, stumble back up and keep going. Into the first aid station, a half marathon has passed but it feels like no time at all since you started. Half a cream cheese bagel from the volunteers and you keep going. The sun rises over the Rockies, you remove some layers of clothing off. Ascending, it should be hard, walk, but it is easy, there seems to be no gradient, you run up above 11,000ft. Then descending back down. Your GPS has gone haywire and stopped working, you have no sense of time or speed. Down through the trees into Twin Lakes. 45 miles have passed, how long you don't know, 8 hours? A working day? You're not sure. You feel fine, effortless.

You keep going. It strips you to the bone. Worn down like an old weathered skeleton in the desert. Wearing away an older version of you. Eroding the past, eroding who you were. Who were you again? An entire day passes, 26 hours. You're down to nothing, there is no happy or sad. 

Ultimately, running for 24 hours strips away everything until when you finish it feels like 'nothing special'. A lady embraces you and says "welcome home".

And yet another time
It's hard, there is no flow, everything hurts, you retch by the side of the trail, trying to throw up. You go into aid stations, you're not sure what to eat or drink. It all feels clunky. You want it to be over. You grind it out, grimace. It feels like maximum effort but you're moving through treacle. Through the streets of the town, people cheer. It's over and you never want to do it again.

Two runs, two different situations, one of Wu Wei and flow, one not.

Wu Wei and Flow

Wu Wei or effortless action is an ancient concept of Chinese philosophy that has been around since 300-500 BCE and was espoused in various forms by Confucius, Laozi ( Lao Tzu) in the DaoDeJing (Tao Te Ching) and Zhuangzi (Chuang Tzu). It is hard to describe. Van Norden (2011) likens to it to trying to explain to someone how to ride a bike. It's very hard to explain, but when you get it, you just know.

It is kind of like the concept of flow. See the figure below, which shows where flow occurs. You are fully immersed and absorbed in what you are doing.  You lose a sense of time. Flow states are about complexity and challenge, "our personal skill is perfectly calibrated to the task" (Slingerland, 2014, video lecture).



Classic examples are rock climbing, a surgeon, skiing a technical route.

It differs from something like binge watching TV, in that you emerge from the couch potato state with less energy and flow, it saps you of something. Whereas, when you are in a flow state you are energised.

However, Wu Wei is more than flow. People can experience flow in non complex situations like walking around, socialising, playing with their kids (Slingerland, 2014). Wu Wei is being absorbed in something bigger than you and it is positive.

In the classic book the Zhuangzi, there are a series of stories about skill and Wu Wei. One is about Butcher Ding. It is metaphor for how to move through the world.

"Cook Ding laid down his knife and replied, “What I care about is the Way, which goes beyond skill. When I first began cutting up oxen, all I could see was the ox itself. After three years I no longer saw the whole ox. And now — now I go at it by spirit and don’t look with my eyes. Perception and understanding have come to a stop and spirit moves where it wants. I go along with the natural makeup, strike in the big hollows, guide the knife through the big openings, and following things as they are. So I never touch the smallest ligament or tendon, much less a main joint." (Watson translation, 2013;19)

This doesn't mean you have to go and become a butcher. It means the barrier is your mind. You need to switch off the analytic part. You move effectively. But it comes with practice. Your body is the blade and it moves through the world avoiding obstacles effortlessly, or in running trails, you run a technical trail with flow not by rationally thinking where you will next step.

Slingerland argues that pursuits like Ultrarunning are not Wu Wei because of the way they are pursued in modern Western culture. He states

"In our culture activities like running ultra marathons or exploring new art museums tend to be solitary and aimed at self improvement"
"It is the connection with a larger, valued whole that allows Wu Wei or true flow experiences to leave us feeling 'clean and happy'." (Slingerland, 2014;46)
Furthermore

"Wu Wei is about more than isolated individuals incrementally improving their personal bests in the Ironman Triathlon or making a new level on Tetris. Wu Wei involves giving yourself up to something that because it is bigger than you can be shared by others."
and
"An essential fact about Wu Wei is that it is not just about the experience unfolding within the mind of an isolated individual but also about social interactions between people." (Slingerland, 2014;52)
I would argue that Ultra running, specifically trail and mountain ultra running meets all these criteria. It is not just an individualistic pursuit of self improvement. Yes, some of the people racing at the front of the pack are running to win, but most are not. Even the elites at the front are part of a certain ultra running community and culture. And having seen Rob Krar run past me in the opposite direction, I can say if anyone was in Wu Wei, it was him.


There is a reason most of these races take places in wild, mountainous places or desert environments. The ultra that takes place on a track doesn't capture the imagination in the same way. For sure, it is hard and requires a certain mental fortitude and skill set. But it is nature that sets apart the trail run.

The trail has a mixture of monotony and complexity. Simplicity and toughness.

Then there is the fact that pretty much no one runs these races without a crew. You are a team, you are not a lone individual. And if you don't have a crew, there is still the aid stations, the sense of community and support. And why do most people enter these races rather than run alone in the wilderness. The community, the social aspect of like minded people, you are not alone. The tribe.

Yes, there is flow, but it is more. The ethics of running in the wilderness. Leave no trace, leave no tracks. Can you be an ultra runner and be a bad person morally?

Default Mode Network (DMN)

A common question is 'don't you get bored running?' and 'what do you think about when you are running?'. The answers are no, and nothing really, I'm not really thinking about anything, I don't know what I'm really thinking about for all those hours. Something has been switched off.

You brain has something called the default mode network. It is several parts of your brain linked together, and it is what you mind does when you are bored. It wanders, you day dream, you think about the past, you think about the future. It is your brains default setting.

But you can quiet it down, you can focus on the present, the now. Several studies show that one way of turning down the DMN is mindful meditation. It helps you live in the now.

In mindful meditation you let thoughts come and go, you don't become attached to them. There is awareness, but a loss of your socially constructed self.

But don't think this is an airy-fairy state. Robert Wright, professor of evolutionary psychology says

"There is an edge to mindfulness. A rebellion against natural selection. A radical re-organisation of the mind." (2015, lecture Buddhism & Modern Psychology)

If you are driving a route you always drive, it is easy for your mind to wander, the task is easy. Its the same on the standard 5k route that you run out of your front door. You know it so well, that you don't really need to think about the run. You start to think about what you are going to buy for dinner and how to quit your job.

But trail running is technical. If you stop concentrating you might fall down a hole, or on a race, you might miss a turning. You need to be in the moment. I would argue that your DMN has been turned down.

A koan is a paradoxical question used in meditation. It helps to break down rational thinking and focus on the now. Such as what is Mu? Who am I? What is the sound of one hand clapping?

The question is repeated over and over. Does the repetition result in a flow state? The question is complex and simple at the same time, and the act of repeating it over and over again is also simple on one level.

Is ultra running a moving koan?

Not just the question of why the hell am I doing this?! But the mixture of repetition, relentless movement and complexity.  The trail can be complex, it can be simple, and then it goes on for a long time, maybe a whole day. You have to be flexible but have a strategy but you have to focus on each moment on the trail.

Is ultra running moving Zen. Hakuin (a Japanese Zen master from back in the day) said


"Meditation in action is a thousand times superior to meditation in stillness." (quoted in Skinner, 2015;78)

Transient Hypofrontality

There is a part of your brain called the Pre Frontal Cortex (PFC). It is the higher part of the brain involved in decision making, planning, working toward a goal, differentiating between good and bad, working memory and more.

The work of Arne Dietrich shows that endurance exercise essentially switches off the pre frontal cortex. In a similar way to meditation, hypnosis and certain drugs.

"Although the hypothesis of exercise-induced transient hypofrontality was developed to account for the beneficial effects of exercise on mental health, the prolonged disengagement of higher cognitive centers in the prefrontal cortex also offers a neural mechanism that provides insight into the alteration of consciousness known as the runner's high. Some of the phenomenologically unique features of this state such as experiences of timelessness, living in the here and now, reduced awareness of one's surroundings, peacefulness (being less analytical), and floating (diminished working memory and attentional capacities), are consistent with a state of frontal hypo- function. Even abstruse feelings such as the unity with the self and/or nature might be more explicable, considering that the prefrontal cortex is the very structure that provides us with the ability to segregate, differentiate, and analyze the environment" (Dietrich, 2003;241)
So we have
  • a sense of timelessness
  • living in the here & now
  • peacefulness
  • not being so analytical. Switching off our rational mind


In Dietrich's studies total exercise time was no more 50 minutes, at 70-80% heart rate max (Dietrich 2004). Now imagine what happens to your PFC if your are in this zone for 5,10, 24 hours?!

You are returning to the mind of a child in some senses. As the PFC does not develop fully until your late teens.

Down regulating your PFC helps us to break categorical inflexibility. In other words, think outside of the box and not have such rigid ideas. It is one of the reasons that children can play with a cardboard box for hours, they don't just see it as a box. Their thinking has not become rigid and PFC dominated yet.

Or in the words of the DaoDeJing

"Concentrating your qi (vital energies) and attaining the utmost suppleness, can you be a child?" (Chapter 10, Laozi) 

Endurance exercise is literally causing areas of your brain to switch off and return to a more child like mind! Now imagine if you take that exercise out of the lab and transpose it to a natural environment.

In one study (Berman et al 2008) two groups of students were given a memory task called an n-back task. They had to remember numbers and look for repetition, it means you have to hold 4 numbers in your head at any one time. After the initial task, half the group was sent for a 20 minute walk around the local town, the other half went to the University Arboretum.

Before the walk they were equally matched. After the walk, the group that had been in the more natural environment of the trees were significantly better at the task than the walk in town group.

The natural environment allows your directed attention to be restored and replenished. The natural environment is inherently rich in fascinating stimuli. There is a modest engagement, it doesn't take much to disengage and look at something else. Look at tree, look at the mountains, feel the breeze.

This is unlike the urban environment which consumes your attentional resources and drains you. Adverts are shouting at you, there is traffic. If you are out running, you have to cross the road, avoid getting run over, swerve around people.
  
"In sum, we have shown that simple and brief interactions with nature can produce marked increases in cognitive control." (Berman et al 2008;1211)

This is why the 10k road run is never going to cut it in terms of restoring your attention or letting your DMN quieten down. Urban environments are draining your attention.

Whereas running in a natural environment is having a restorative effect.

The quality of your mind is affected by your local environment (Clifford Saron, 2015).

Nature is effectively restoring your attention reserves and allowing your brain to work better.

Nothing special. Trying not to try.

Wu Wei is a paradox. Like an athlete trying not to choke when making a crucial play. Or like trying not to think of anything.

It can't be forced. But certain circumstances will allow it to happen more readily.

Ultra running is mix of endurance exercise, repetition and complexity. Ultra running is working at several levels:-

1)It can put you in a flow state. You are at the edge of your abilities and getting constant feedback (you are either moving forward or not).

2)The act of running, the repetition, the rhythm is akin to counting your breath in mindful meditation. It is down regulating your default mode network, and puts you in state of awareness, being fully present in the now.

3) The endurance exercise turns down you pre frontal cortex, the transient hypo-frontality makes you lose sense of time and rigid concepts.

4)The natural environment is restorative and make you feel part of something much bigger.

5) If you are lucky it engenders a sense of Wu Wei. You are engaging with the ground. It feels effortless.

It is beyond flow.
You, the environment, your crew, the other participants, it is all in harmony.

Running is simple on one level. Running 100 mile has no benefit outside of itself.

In the words of Shunryu Suzuki when he is talking about meditation and zen and trying to attain something, it is "nothing special". In that sense running ultra marathon is no more special than not running them, or playing ping pong or washing up. But on the other hand it is a very special experience.

It is a paradox, if you go on to the trail looking to find something or change something or transform yourself, you won't. If you chase after it you won't grasp it. As some Chinese guys figured out over 2000 years ago without running a step.

The trail is waiting, it is always there.

In short, go for a trail run. It will literally change your mind!

It is the totality of the experience. It is carrying everything you need. It is being in the wilderness and switching off from everything. It is sitting in tents at night talking, lit by head torch. It is the specialness of brewing instant coffee early in the morning while chatting. Forest, beach, ocean. It is running at night with your brother, deep in the forest. I emerged from the forest, running the sand covered fire breaks down onto the beach. The sea was crashing in. I ran south. It felt like I could run forever.

I don't need to lift weights, I'm a runner. Right?

Nearly every running magazine contains some kind of resistance training routine. Whether it be a perfunctory core routine consisting of planks and side planks or a more comprehensive leg routine of lunges, single leg squats, and even plyometrics; every month it is part of the content.

But do most runners actually do any of these routines? Is resistance training in any form part of their training program? And does it have to be?

With limited time the first thing most recreational runners drop is a weight training program, then if they are doing any speed intervals or track work that is the next thing to go if time is short. Most runners training for half marathons and marathons will have a long slow run normally at a weekend, they are loathed to drop this, but if they have to this will be the next thing to go. Until all they are left with is the standard 4-5 mile moderate run, which is relatively easy to fit in, but out of all the training sessions achieves the least amount. This should be the first thing that is dropped.

So with limited time is it worth integrating resistance training into your program. To be part of your training it needs to achieve three things:

  1. Help prevent injuries and bulletproof your body
  2. Help you run faster and possibly further
  3. Not injure you (many strength coaches seem to miss this point, if the strength program injures the athlete they are definitely never going to do it again)

But Kenyans Don't Lift Weights?

It is well documented that Kenyan runners generally don't lift weights (Tanser 2008, Finn 2012). They do intervals, fartlek, track work, they run up hills and they live at altitude but they don't lift weights.

In the USA half of all Olympic Marathon Trial qualifiers were found not to do any strength training and the other half averaged 1 to 1.5 strength training sessions per week (Karp, 2010)

So if someone of the best long distance runners in the world don't lift weights why should you?

Isn't Running Hills Like Strength Training?

Some running coaches like Brad Hudson don't believe in strength training for runners. Hudson thinks hill sprints are all the strength training that runners need. Much like strength training, Hudson thinks hill sprints will strengthen muscle and connective tissue, hence prevent injury. In addition he calls them 'muscle training', they help neuromuscular adaption and should make your running more efficient and improve running economy. Hudson outlines how to do them here.

In essence you do short 8-10 second sprints up a hill with a gradient of at least 6% (or if you're like most people just find a hill that looks steep). You build up to 10 sprints. They key is these are not hill repeats, they are all out efforts, so recovery time is long, 1 minute or more, or an easy walk back to the start between reps. You would do this session twice a week.

For most distance runners this is a great session to incorporate into your training. It will add much needed speed and strength and it is a relatively short session. Most distance runners ( and by this I mean 10k, half marathon, marathon and ultra) do no speed work or sprint work, and even if you do no resistance training these hill sprint sessions would be a great addition to your training.

But Hang On, Mo Farah & Scott Jurek Lift Weights

Steve Magness, the former scientific advisor to Mo Farahs training group coached by Alberto Salazar, states that Farah was put on a strength and conditioning programme when he arrived in Oregon (Halford, Athletics Weekly, 2012).

"Salazar has said that Farah was the 'weakest athlete I'd ever trained' when it came to doing press ups, sit-ups and single leg squats, so that was put right with three or four hours a week in the gym." (Halford, 2012:61)
Although Farahs actual program isn't outlined, we can get a hint of it from the quote above, I have also seen TV footage of him doing front squats and single leg work. Also, the amount of time devoted to strength training shows that Farah wasn't just doing one session a week. The results of his program are there for all to see, no one else could live with him on the final lap of the 5,000m or 10,000m in the London Olympics.

In his book Eat & Run Scott Jurek recommends doing supplemental strength training and core work. This is interesting, as the distances he is running are 50 or 100 miles plus, so the concept of having to have a powerful sprint finish as Farah would need in the 5,000m is not the main rationale.

Interestingly in another article Jurek outlines something he calls 'super reps' ( see here )

"Leg strength workouts can vastly improve fatigue resistance without running a step. Low resistance super-reps are the best type of strength workout for runners. Super-reps are completed with low resistance for two to five sets of 50 to 100 repetitions or more. Get off the machines and perform functional exercises, such as one leg mini squats, lunges, step-ups and step-downs, to get the most benefits" (Jurek, 2012)
 This is an interesting idea, it would go against what most strength coaches would consider strength training, and there appear to be no studies investigating very high rep training. However, the concept does makes sense to me if you are training to run 50 miles and more, these type of exercises would help to build up connective tissue, and maybe we could even surmise some extra capillaries, and mitochondrial development.

Scott Jurek - one of the greatest ultrarunners of all time recommends you do resistance training


Interestingly, this has something in common with an idea  that JB Morin has, a professor and researcher in sprint biomechanics and speed development. In an interview with Bret Contreras (see here ) Morin recommends that sprinters train the ankles for endurance

"take a 20lb barbell on the shoulders and jump from right foot to left foot while on the balls of your feet, or jump with a high frequency on one foot only for 20 reps, then on the other, and so on, or from right to left over a lane line, etc…. Do this for 3 minutes – they’ll burn like crazy. This will build tremendous ankle endurance. In addition, these muscles are involved in our overall balance while standing, so they have a high endurance, don’t hesitate to “burn” them until you can not stand on your feet, they recover very fast." (Contreras, 2012)
 In my opinion this would be an excellent drill for endurance runners, as in long distance running the amplitude of the movement is much smaller than sprinting and much more reliant on ankles and calves. I would start with no weight and do simple bounces on both legs, focusing on ankle springiness, with minimal knee bend (like you are skipping), several of these drills are outlined by Bosch & Klomp in their DVD Hardlopen - BK Method (I think hardlopen just means running in Dutch, but hey hardlopen sounds way cooler).

Okay, But What Does The Research Show?

Coaching is a blend of art and science, and we can learn from what individual elites do, but what does the research show? What is the evidence?

The first thing to note is there isn't that much research (Sargent, 2007), and most of it involves distances of 5k or less, so we can try to extrapolate to longer distance as most recreation runners are probably entering events of 10k or more and probably aren't entering 1,500m or 3,000m races.

Johnston et al (1997) studied strength training in female distance runners. They did a 10 week strength training program in addition to their normal running mileage, in comparison to a control group the strength group had a significant increase in running economy. This basically means they were using less energy at any given speed than they were before, this reduced oxygen demand

"may allow one to run longer at the same speed or faster with the same relative effort" (Johnston et al 1997:224)

The strength training regime they followed was nothing fancy, it consisted of squat, seated press, hammer curl, weighted sit up, lunge, bent-leg heel raise (calf raise I guess), bench press, latpulldown, knee extension and knee curl. Reps ranged from 20 for the calf raises to 8 for the leg curl & leg extension and 6RM for squat, press, curl & lunge. I know that some strength coaches are crying at this programme right now, Leg extension - heresy! But it worked. They did this three times a week and it improved running economy. Also importantly for paranoid females and runners, they didn't increase body mass or body circumference measure, they didn't 'bulk up' but they did get stronger. Also they didn't improve their VO2 Max but they did improve time to exhaustion. Improvements in running economy can make you faster with no increase in VO2 Max. The strength may have improved their running style, therefore making them more efficient with less energy leaks or wasted energy.

In another study Paavolainen et ak (1999) studied elite male cross country runners. They gave the runners an explosive training program consisting of plyometric exercises like jumps, 1 leg jumps, hurdle jumps ( with and without weight)  as well as leg press and knee extensor-flexor exercises (whatever this means), reps were between 5-20 with less than 40% 1RM. After 9 weeks they improved their 5k time and running economy by 8.1 and 3.1 respectively. To put this in context there is typically less than 2% difference between times of the 1st place person and the 5th placed person in every Olympic distance up to and including the marathon (Sargent, 2007). This means a 3% improvement in time is the difference between winning and coming 5th.

In the Paavolainen study again there was no increase in body mass which many runners are so afeared of. This could be because plyometric & explosive muscle contractions are too short too induce hypertrophy.

Spurs et al (2003) improved running economy using only plyometric exercises like squat jumps, double leg bounds, single leg bounds, depth jumps. They improved running economy in just 6 weeks, and the subjects were running 60-80km per week. This running volume is more typical of good level club runners and those training for marathons and more.

Millet et al (2002) gave elite level triathletes a pretty basic strength program consisting of Leg Press, Leg Curl, Leg Extension & Squat in the 3-5 rep range for 3-5 sets. These elite triathletes improved running economy by up to 6.9%, which is pretty big if you're already elite.

So it seems both basic strength training & plyometrics improve running economy and 5k times. Though plyometrics seem to work quicker and appear to be more sports specific as running is essentially a sport that happens on one leg at a time.

Well trained athletes seem to hit a ceiling in VO2 max and endurance performance. Noakes suggests that performance may be limited not only by oxygen uptake but by muscle power (Paavolainen, 1999).

But does this work for recreational athletes?

Ferrauti et al (2010) did an 8 week strength program intevention on recreational marathon runners and it made no difference in performance. This is one of the few studies I could find that looked at any distance over 5k. Kelly et al (2008) did a 10 week strength program study on female recreational runners and 3k performance. Again it made no difference to  running economy or run time. It should be noted that it didn't make them worse, it just didn't improve. The important take home message here is that if you are a new runner or haven't hit a ceiling yet, the old adage of to improve running you need to run more still applies. And if you are running for recreational purposes you can add in a strength program and it wont hinder your performance, plus you get all the benefits of a strength program and a rounded fitness regime.

How About Injury?

What we don't know from the studies above is if the strength training and plyometrics prevented injury and more importantly if they increase the rate of injury.

Runners get a lot of injuries, and most runners have appalling movement screens (and I include myself in this). If you start loading this population in squats and explosive plyometric exercises what happens? This is where appropriate coaching and exercise selection come in. Some runners just wont have the mobility or motor control to do a loaded squat, and many will have appalling plyometric technique with valgus collapse and poor spinal position. However, there is an irony here that a runner may be afraid of plyometrics but  is doing well over 1000 plyometric foot strikes per mile. This leads to another question, could we improve running economy and reduce injury just by improving technique? The answer is probably yes.

Could it be that strength training & plyometrics that are properly coached will improve running technique and improve resilience of the body.

Some simple exercises can help to prevent the most common injuries. For example, Patellofemoral Pain Syndrome (PFPS) is the most common run injury and can be caused by heel striking, overstriding and internal rotation of the hips (Tucker & Dugas, 2009). Irene Davis at the University of Delaware gave a small group of runners  a gait retraining program for 4 weeks,  teaching them to strengthen and activate the external rotators of the hips. All participants rated their pain at zero by the end of the study, it was 5-7 out of 10 at the start (quoted in Tucker & Dugas). It seems logical that exercises to strengthen the external rotators like clamshells, and side lying abductors would help. And then progress to squats and one leg strength exercises, emphasizing external rotation. The same exercises could also help prevent or treat ITB syndrome.

Achilles issues like tendinosis are common in runners, especially those increasing volume or going faster. This type of injury is not inflammation, the Achilles needs to be remodelled and strengthened. Swedish researcher Alfredson found that eccentric calf raises are one of the best treatments for this. It would seem prevention is always better, so adding in some eccentric calf work and then adding load to it, should be part of an distance runners strength/prehab/bulletprooofing program.

And The Core

Running magazines love a core training program. Planks and side planks are staples. Though it makes sense that there is a connection between a strong core and running technique, posture and increased injury rate, I'm not aware of anyone making a concrete connection. Michael Fredericson of Stanford University has done a fair amount of work in this area ( you can get a free download core program here ). There are some good things in this program. Personally I would avoid the crunch and wobble board work (unless you have a history of ankle sprain) and focus on dead bugs, pallof presses and I would say loaded carrys should be done by runners as well. To do a loaded carry put a weight in one hand (kettlebell, dumbbell, sandbag) and walk up and down (simple, thanks Dan John) while keeping symmetrical. If you think about it, this is like a standing side plank, a more functional side plank if you will. McGills work on this exercise has been with strong men, but thinking logically I like this for endurance athletes too.

This is one of the first pictures that came up when I put kettlebell carry into google. Apparently this person is famous too. I prefer doing this with one kettlebell - like a vertical side plank but more functional. And doing it on a ledge will help prepare you for trail running


Meanwhile In The Soviet Union

As you would expect the East Europeans tried strength training and explosive plyometrics with their middle distance runners way before anyone in the West. In his book The Block Training System in Endurance Running Verkhoshansky (2007) outlines a whole program. In typical Soviet style it is a very complicated and long winded way of telling you to use essentially 2 exercises - the squat jump and scissor jump. (He does also mention using a kettlbell jump & fast hip flexor movement with a cable attached). The Soviets  tracked their athletes for a long time, three years of data not just 6 weeks. The training program they employed using these 2 exercises plus the usual fartleks, hill repeats show an improvement in the runners doing it compared to a control group. Though the distances concerned are what I would consider middle distance, 1500m and 3000m, distances rarely done by anyone whose not a track athlete.

Also, on the front of the book Verkhoshanky has a picture of Ovett & Coe. This is somewhat bizarre, as these two athletes regularly beat all the East European runners and didn't use any of these methods! It is well documented that Seb Coe was ahead of his time in using strength training, and this would have been back in the day of the old school multi-gym. It seems unlikely that either Coe or Ovett or any Kenyan were following a complicated block training system approach. Of course, this doesn't mean it doesn't work, the research shows plyometricsd are effective.

Coe & Ovett didn't follow a block training system, but apparently they were still pretty good at running. And Coe did lift weights


What I like about the Verkhoshansky program, is the purity, just 2 exercises. Any runner should have time to fit these in.

A few other lessons can be learned from the East Europeans. Bondarhcuk was one of the top throwing coaches but his principles can be applied to any sport (Bingisser, 2010). A few principles to consider

  1. athletes have limited time & energy
  2. general strength often isn't the answer
  3. special strength often is the answer
  4. pay attention to individuality
  5. discover the role of regularity
  6. always remember technique
  1. We have seen already that many runners don't have much spare time and coaches are often reluctant try and add in strength training. Remember it doesn't have to be a long session, Verkhoshansky used 2 exercises.
  2. There is a concept of redundant strength. There is a point where having any more upper body strength will not make you any better at running, in fact, too much muscle mass could make you worse. But don't forget that in the studies outlined above, many runners benefited from general strength training to begin with, as many of them had no background experience in resistance training, the initial neural adaptions helped them.
  3. The exercises should be specific to improving endurance running. Many strength coaches miss this point, they write exactly the same training programs for endurance runners as they do for sprinters and explosive sports, this is probably because it is what they are comfortable with and what they know. Running is a single leg sport, and endurance running doesn't have much hip flexion or knee bend, remember that.
  4. Individuality in strength training for runners is important. If they don't have the technique for plyometrics or they have injuries or weaknesses, you need to address those first. If you are training yourself, be very honest about what you need to work on.
  5. Bondarchuk & Verkhoshansky have very simple programs in terms of exercise selection for sports, and they didn't change that much. The exercise programme should help you run further or faster and prevent injury. Its not about getting better at Olympic lifting, or Squats or entering a powerlifting meet or how high you can box jump, its about getting better at running. You get better at something by doing it repeatedly not by changing it too often.
  6. Technique is especially important if the runner is a novice at resistance training. Also think about your running technique, what will improve it.
Putting It All Together

At last, if you read all that, well done. In summary

  1. Any basic strength training program should improve your running economy
  2. Plyometrics seem to work quicker and are more specific, and you wont 'bulk up'
  3. If you are a beginner, to get better at running you need to run more but strength training wont make you worse and has many additional benefits
  4. If you really don't want to do strength training do hill sprints,but you really should lift weights
  5. It doesn't have to be complicated, 2 to 4 exercises, 2-3 times a week will have an effect
Based on this, a simple program could look like

Day 1

Mobility work to begin with: Clamshells, side lying abductors, glute bridge, 1 leg glute bridge, hip flexor stretch, cat camel

Strength - I like single leg work, but squats and machines all worked in the studies outlined

A1 Single leg RDL 3-4 x 6
A2 Bulgarian split squat (rear elevated split squat) 3-4 x 6

B1 Press Up 3 x 10
B2 TRX Row 3 x 10

C1 Core: Pallof Press, loaded carries to finish.
C2 Eccentric calf raise



Single leg RDL with kettlebell. If you're lucky enough, you can do this on a beach. I don't know who the person in the picture is


Day 2 - or a progression from day 1

Dynamic warm up - leg swings etc

Squat Jumps 3 x 10
Box Jump  3 x 10 - keep knee angle the same when landing as when jumping
Single Leg Bounds 3x5 each leg
Double leg bounces - stay springy - use the ankles - minimal knee bend like skipping

Single leg hops JB Morin Style with or without weight - 3 mins on each leg

Scott Jurek Hi rep finishers:
Single leg mini squat x 50/ side

Core: dead bug variation

Add in some flexibility work and away you go. Of course the above is generic, but it shows you what can be done. The options and progressions are limitless, but keep it simple people.

Conclusion

The research shows that resistance training does improve running economy in distances up to 5k. No one knows the optimal dosage or exercises or the best ones to do, that's where the art comes in. There is very limited research in this area, and research relating to Olympic lifts and running and ultra running and any type of strength training is non existent (if anyone wants to fund my PhD on this, let me know).

Run coaches have been reluctant to add in resistance training due to lack of time, lack of knowledge and if it ain't broke don't fix it attitude. But we have seen that Mo Farah and some of the best runners in the world do lift weights.

Strength coaches have more or less based their long distance running programs off of traditional sprint programs, making runners faster at sprinting. Which is okay if you are elite and are sprinting at the end of the race to be top 3 but are much less applicable to the average 10k runner who wants to improve their PB, and avoid injury.

Resistance training in any form, just twice a week is a worthwhile addition to nearly every training schedule. It can improve your running economy, help prevent injury, make you faster, improve your posture and doesn't have to be complicated.

So go out and run (and lift some weights too).

Ask The Dust* (New Year Future Paranoid Blues)

You are dying, you are decaying, one day you will be gone, you will be dust.

The inevitable question: Why exercise? Why bother eating well? When the end is certain, a guaranteed result.

The sub-atomic uncertainty that forms you at the quantum level is dancing with energy. On the first day of the New Year, I see the streets full of people trying to run. Something, deep inside of their DNA is expressing itself, their genetic code is telling them to move.

Your body wants to move.

You were born to move.

Life is happening out on the hard edges. The soft middle is overflowing with people who abandoned themselves along time ago.

You know what to do, your gut instinct is telling you what to do. But do you have the guts to follow it, or will this year dissolve into all the others.

The particles that make you up have been here since the beginning of time, they will be here once you are gone. Regardless of what you do.

The blank piece of paper in front of you. An arbitrary year zero, you can start again whenever you want. The only limitation was the fixed mindset, fear of failure stopped you all those other times. The growth mind set, why not, what the hell have you got to lose this time?

The blank piece of paper. People will tell you to write your goals down, to give yourself a time limit, to make them specific. It doesn't work. You will fail, writing is not enough. Action is all that counts.

The information age will steal your soul, gigabytes of junk noise will drown you. You must go where it is quiet. Find the quiet centre. Find the person you were going to be. You already know the answers.

You already know what is important to you and what is not.

Simplify.

Its simpler than you think. Want to start running? Go out and walk, then run a bit, then walk a bit.

Pick heavy things up, and put them over your head, magical things will happen.

But you must want it, you must need it, the hunger will drive you. When others falter and try to drag you back, you must push on.

The things you carried your whole life. Let them go, no one else will.

If you've ever been running in France at some point someone will probably say 'Bon courage' to you. It doesn't have an exact English equivalent, but I would say it means something along the lines of be brave, stay strong, hang in there, good luck and you can do it - all rolled into one phrase.

Courage - the English word is easy to understand. Why keep running, why not stop?

Ultra running is just that. The fittest and the fastest don't always finish, the ones with the most guts do.

Stories Of 'Ordinary Madness'

Every race or event has there stories. Not so much the short runs, but when you go long, over hours and days ordinary people start to do epic things. The Trans Aq this year was no different. Here are few snap shots.

A young Japanese competitor injured his knee a day or two in, not just a niggle, but a swelling and haemarthrosis. Forced to slow down to a walking pace and hobble, he kept going all the way to the finish line. Bowing his head every time someone passed him out on the trail. The cheer that went up when he crossed the line and everyone patting him on the back, showed how much everyone respected him for what he had done.

A British guy, again injuring his knee on day 2, unable to bend it, but again just kept going all the way to the finish.

Another British guy, twisted his ankle, an old injury, strapped up he kept going. Maybe the demons of abandons in the MDS and a previous Trans Aq kept him going. But he finished this one, the demons vanquished for a while.

Another British guy, went the wrong way on day 3, the long day, added approximately another 3k to the total distance for that day (took him to about 62 or 63km for that day if I remember). The race leader also went the wrong way on that day, but he abandoned after that. The fittest don't always finish, the ones who want it and have the most guts do.

(Plus there is some luck, one person bitten by an insect and having an anaphylactic reaction had to abandon, not much you can do about that).

'Conquistadors Of The Useless'

Of course, carrying on in the face of major injury seems illogical and insane to the outsider looking in. And in everyday real life if someone had a haemarthrosis or oedema and swelling or ankle sprain I would tell them to stop immediately, rest, ice, elevate, as well as taken all the usual painkillers and anti-inflammatories. In ultra runs, you only end up doing the very last of these things.

But why risk permanent injury, it doesn't make sense in the real world. In the hyper-reality of the event though, it makes perfect sense.

Even in my own case, I injured myself, blood coming out of my right heel, eventually turning into an open wound. Even now, three weeks after the event it is still healing, I tried running this morning and had to curtail it and return home. But during the event it didn't even occur to me to stop, I didn't even get medical treatment on during the event as I didn't want to get a time penalty. Again, sitting here in the middle of everyday life this doesn't make sense, but out there on the trail it made perfect sense.

Why do ordinary people keep going and push themselves? Because the demons are chasing them, the demons of possible failure, the demon memories of previous abandons, the demons of unfinished business. And these are all self imposed demons. No one back at home cares whether you finish or not, you could go back and say you had to abandon, and they would say 'Oh well, are you going to do it again then, cup of tea?'. The demons are all constructs in your own mind. They will chase you down the trail, down the fire breaks, across the black top of the fire roads in the forest, over the sand dunes all the way to final stretch on the beach. And when you see the ocean, it looks bluer than it did a few days before. You left the demons behind, don't stop, don't look back, you've out run them; for a while at least. When the state of grace fades, they'll be back and the next challenge will form in your mind.

To the outsider it can seem like you are a conquistador of the useless. No prize money, no fame, no acclaim, you could of stayed at home and been a conquisatodor of the mundane. This only seems useless if you are the type of person who is content with the comfort, who never looks to the horizon and wonders 'what if' and 'could I do that'? Bon courage to all those who think this and attempt to reach their goal in whatever their chosen field is.

All is mythic. Everyone has their own story. The reason you hang in there, and you stay strong and have courage is because ordinary life bumbles along. In the words of Neil Young

'It's better to burn out than to fade away' and 'Rust never sleeps'

These are the moments you will look back, did I do that, yes I did that. 'When I get old hope I don't sit around thinking about it, but I probably will', Glory Days indeed. Even if it leaves you with 'nothing but boring stories mister', what's the alternative, no stories at all?

These events are exercises in transformation,  internal alchemy. You are defined by the things you do. I read something by strength coach Vern Gambetta recently

'Define yourself, do not let others define you'

So to all you Trans Aq finishers, bon courage, to all of you out there defining who you want to be, bon courage, and to all of you about to push your limits in some fashion, bon courage. Keep moving forward, because moving backwards ain't no move at all.

The Trans Aq was only 3 weeks ago, but already ordinary life is over taking. It becomes harder and harder to capture the essence of what it is.To try and take an experience and verbalise it.

Simple as that. Stay Frosty and if I see you on to road somewhere, bon courage! Yes, you are a runner, this is what you do. And as the years fly past, it will begin to seem like a series of dreams.
